It is fat, muscle, bone, organs, gut contents and a great deal of water, and those parts can move in different directions at the same time. When fat mass falls while lean mass rises, the number on the scale can barely twitch for weeks while your body changes underneath it. The industry calls this body recomposition, which sounds like something you would do to a photograph. A fuller face is the same mixture in miniature, mostly fluid and bone rather than fat, which our page on <a href=\"https:\/\/metaboliboost.com\/articles\/how-to-reduce-fat-from-the-face\/\">reducing fat from the face<\/a> shows with the one free test that tells them apart.<\/p>\n\n\n\n<p class=\"wp-block-paragraph\">This is the best argument going for refusing to let the scale be your only measure. We have written about <a href=\"https:\/\/metaboliboost.com\/articles\/what-is-more-important-weight-loss-or-fat-loss-2\/\">the difference between losing weight and losing fat<\/a> at length, and recomposition is the clearest case of the two coming apart. Judged by weight alone, the most productive month of training you have ever had can look like a failure.<\/p>\n\n\n\n<h2 class=\"wp-block-heading\" id=\"who-does-body-recomposition-actually-work-for\">Who does body recomposition actually work for?<\/h2>\n\n\n\n<p class=\"wp-block-paragraph\">Not everyone equally, and this is where most articles go quiet. A 2020 review in the Strength and Conditioning Journal, <a href=\"https:\/\/journals.lww.com\/nsca-scj\/Fulltext\/2020\/10000\/Body_Recomposition__Can_Trained_Individuals_Build.3.aspx\" target=\"_blank\" rel=\"noopener nofollow\">Body Recomposition: Can Trained Individuals Build Muscle and Lose Fat at the Same Time?<\/a>, pulled the evidence together and found it happens most reliably in people who are untrained, returning to training, or carrying more body fat. In trained lifters it still occurs, but the changes are small enough that measurement error becomes a real problem.<\/p>\n\n\n\n<figure class=\"wp-block-table\"><table><thead><tr><th>Who you are<\/th><th>How readily it happens<\/th><th>Why<\/th><\/tr><\/thead><tbody>\n<tr><td>Never lifted before<\/td><td>Most readily<\/td><td>Early training produces large adaptations, and untrained muscle responds to a stimulus it has never met.<\/td><\/tr>\n<tr><td>Coming back after months or years off<\/td><td>Readily<\/td><td>Retraining recovers tissue you already built once, which goes faster than building it the first time.<\/td><\/tr>\n<tr><td>Carrying more body fat and new to lifting<\/td><td>Readily<\/td><td>Stored energy is available to fund repair and growth while food intake sits below maintenance.<\/td><\/tr>\n<tr><td>Trained, lean, several years of lifting<\/td><td>Slowly, if at all<\/td><td>The easy adaptations are spent, and a deficit competes directly with the surplus growth prefers.<\/td><\/tr>\n<tr><td>Older and new to resistance training<\/td><td>Readily, with patience<\/td><td>Untrained muscle still responds at any age, though the pace is gentler.<\/td><\/tr>\n<\/tbody><\/table><\/figure>\n\n\n\n<p class=\"wp-block-paragraph\">Notice what the table does not contain: a rate. Nobody can tell you how much of either will move, or how quickly, because it depends on your training history, how much fat you are carrying, how you sleep, how you eat and how often you actually show up. Anyone quoting you a number for both at once has something to sell.<\/p>\n\n\n\n<h2 class=\"wp-block-heading\" id=\"does-protein-decide-whether-it-works\">Does protein decide whether it works?<\/h2>\n\n\n\n<p class=\"wp-block-paragraph\">It is the closest thing to a lever anyone has found. In a four week <a href=\"https:\/\/pubmed.ncbi.nlm.nih.gov\/26817506\/\" target=\"_blank\" rel=\"noopener nofollow\">randomised trial published in the American Journal of Clinical Nutrition<\/a>, young men trained six days a week while eating roughly 40 percent below their energy requirements. The group given 2.4 grams of protein per kilogram of body weight a day gained about 1.2 kg of lean mass. The group given half that, 1.2 grams per kilogram, gained essentially none and simply held what they had. Both groups lost fat, and the higher protein group lost more of it.<\/p>\n\n\n\n<p class=\"wp-block-paragraph\">Three caveats before anyone treats that as a plan. Every meal was prepared and provided by the researchers, the participants were young men, and the training load was punishing. It shows the direction of travel is real. A <a href=\"https:\/\/pubmed.ncbi.nlm.nih.gov\/28698222\/\" target=\"_blank\" rel=\"noopener nofollow\">systematic review and meta-analysis in the British Journal of Sports Medicine<\/a> pooled 49 studies and 1,863 participants and found that gains in fat free mass stopped improving once total protein intake passed about 1.62 grams per kilogram of body weight a day. That is where the pooled data flattened out, not a target being handed to you. For people whose main aim is losing weight rather than building muscle, <a href=\"https:\/\/metaboliboost.com\/articles\/high-protein-diet-for-weight-loss\/\">what the trials of a high protein diet for weight loss found beyond the first year<\/a> is a more sobering read.<\/p>\n\n\n\n<h2 class=\"wp-block-heading\" id=\"do-you-need-a-calorie-surplus-to-build-muscle\">Do you need a calorie surplus to build muscle?<\/h2>\n\n\n\n<p class=\"wp-block-paragraph\">Not always, which is the entire reason recomposition is possible. A review in Frontiers in Nutrition asking <a href=\"https:\/\/www.ncbi.nlm.nih.gov\/pmc\/articles\/PMC6710320\/\" target=\"_blank\" rel=\"noopener nofollow\">whether an energy surplus is required to maximise muscle hypertrophy<\/a> concluded that muscle can be built without one, particularly in people who are untrained or carrying more body fat, because the energy for repair and growth can come partly from fat stores. In lean, well trained people a surplus does appear to help, which is precisely why those are the people for whom recomposition crawls. The same question runs in the opposite direction for people who cannot put weight on at all, and the answer there is covered in our piece on <a href=\"https:\/\/metaboliboost.com\/articles\/how-to-gain-weight-for-fast-metabolism\/\">where a calorie surplus actually goes when food will not stick<\/a>.<\/p>\n\n\n\n<p class=\"wp-block-paragraph\">It also explains why savage dieting works against you here. Cut hard enough and the body has to choose between fuelling repair and staying alive, and it does not choose in your favour. The same physiology sits behind <a href=\"https:\/\/metaboliboost.com\/articles\/why-the-last-5-7-kg-is-the-hardest-to-lose-the-real-science-behind-stubborn-fat\/\">why the last few kilograms are the hardest to shift<\/a>.<\/p>\n\n\n\n<h2 class=\"wp-block-heading\" id=\"how-do-you-have-to-train-to-lose-fat-and-gain-muscle\">How do you have to train to lose fat and gain muscle?<\/h2>\n\n\n\n<p class=\"wp-block-paragraph\">Resistance training, and it has to get harder over time. Not harder in the sense of leaving you flat on the gym floor, harder in the sense that the weight, the reps or the sets creep upward across months. Muscle grows in response to a demand it has not already adapted to, and a session you have repeated identically for two years is no longer a demand. It is a hobby.<\/p>\n\n\n\n<p class=\"wp-block-paragraph\">The <a href=\"https:\/\/www.nhs.uk\/live-well\/exercise\/physical-activity-guidelines-for-adults-aged-19-to-64\/\" target=\"_blank\" rel=\"noopener nofollow\">NHS physical activity guidelines for adults aged 19 to 64<\/a> set the floor: strengthening activities that work all the major muscle groups on at least two days a week, alongside 150 minutes of moderate intensity activity or 75 minutes of vigorous intensity activity a week. That is a general health floor rather than a recomposition programme, though people chasing this goal often clear it on lifting and miss it entirely on everything else.<\/p>\n\n\n\n<p class=\"wp-block-paragraph\">One thing training will not do is choose where the fat comes off. Crunches do not empty the belly and lunges do not drain the thighs, which we went through in <a href=\"https:\/\/metaboliboost.com\/articles\/how-to-lose-thigh-fat\/\">what leg exercises really do for thigh fat<\/a>. What training decides is how much muscle you keep and build while fat leaves from wherever your genetics prefer to release it. That is not a consolation prize. It is the whole point.<\/p>\n\n\n\n<p class=\"wp-block-paragraph\">Cardio is not the villain here, but it is not the engine either. The resting side of that ledger is smaller than gyms suggest, and <a href=\"https:\/\/metaboliboost.com\/articles\/does-muscle-mass-increase-metabolism\/\">what each kilogram of added muscle does to resting metabolism<\/a> puts a measured number on it.<\/p>\n\n\n\n<h2 class=\"wp-block-heading\" id=\"why-is-the-bathroom-scale-the-wrong-instrument-for-this\">Why is the bathroom scale the wrong instrument for this?<\/h2>\n\n\n\n<p class=\"wp-block-paragraph\">Because it measures the one thing recomposition is built to hold still. Daily weight also swings with water, glycogen, salt, sleep and, for many people, the phase of their cycle. A training log is deeply unglamorous and it is the most honest record you will keep. A stretch of weeks where the scale refuses to move and the log keeps climbing is not a stall. It is the thing working.<\/p>\n\n\n\n<h2 class=\"wp-block-heading\" id=\"what-quietly-stops-it-from-happening\">What quietly stops it from happening?<\/h2>\n\n\n\n<p class=\"wp-block-paragraph\">Usually one of five things, none of them exotic. A deficit so aggressive there is nothing left to build with. Protein low enough that training breaks tissue down faster than eating replaces it. A programme that never gets harder. Sleep short enough that recovery never finishes. And, most common of all, stopping at week six because the scale failed to applaud.<\/p>\n\n\n\n<p class=\"wp-block-paragraph\">There is a sixth and less comfortable one. Plenty of people arrive at this topic already lean and already training hard, hoping recomposition will deliver what a slow, boring, well fed training block would. It usually will not.
